Vitamin D3: Benefits, Sources, Deficiency & What You Need to Know
Vitamin D3 is one of the most important nutrients your body needs for healthy bones, muscles, and normal calcium absorption. Yet getting enough vitamin D isn’t always as simple as spending more time outside.
Your vitamin D status can be influenced by where you live, the time of year, how much vitamin D you get from food, your age, skin pigmentation, how much skin is exposed to sunlight, and certain health conditions.
So how much vitamin D do you actually need? What are the benefits of vitamin D3? What foods contain it? And how do you know if you’re getting enough?

What Is Vitamin D3?
Vitamin D is a fat-soluble vitamin that helps your body absorb calcium and supports normal bone and muscle function.

Muscle Function
Vitamin D also plays a role in normal muscle function.
Severe vitamin D deficiency can contribute to muscle weakness, which is one reason maintaining adequate vitamin D status is important for overall health.
Immune Function
Vitamin D is also involved in immune system function.
However, this is an area where it’s important not to overstate the evidence. Having enough vitamin D is important for normal immune function, but taking extra vitamin D doesn’t automatically mean you’ll prevent illness or “boost” your immune system beyond normal function.
Vitamin D3 Benefits: What Does the Research Actually Show?
Vitamin D is often marketed as a cure-all supplement, but the science is more specific than that.
The strongest evidence supports vitamin D’s role in bone health, calcium absorption, and normal muscle function.
Vitamin D is also involved in many other processes throughout the body, including immune function and cell growth.
However, having a low vitamin D level doesn’t necessarily mean that taking large amounts of vitamin D will prevent chronic diseases such as cancer, cardiovascular disease, or diabetes.
Research continues to investigate these relationships, but vitamin D should not be treated as a cure or guaranteed prevention strategy for these conditions.
This distinction matters because more vitamin D isn’t necessarily better. The goal is to maintain an adequate level, not to take the highest possible dose.
Signs of Vitamin D Deficiency
Vitamin D deficiency can develop without obvious symptoms, which is one reason it can sometimes go unnoticed.
When deficiency becomes significant, possible symptoms or effects can include:

But there’s an important misconception here:
There is no universal amount of sunlight that everyone needs to produce enough vitamin D.

- Latitude
- Season
- Time of day
- Skin pigmentation
- Age
- Clothing
- Amount of skin exposed
- Sunscreen use
- Weather and environmental conditions
This is one reason it’s difficult to give everyone a simple “10–20 minutes of sunlight” recommendation.
More importantly, intentionally increasing unprotected UV exposure isn’t a good strategy for getting vitamin D.
Ultraviolet radiation is a major risk factor for skin cancer, and the American Academy of Dermatology recommends getting vitamin D through food and/or supplements rather than intentionally exposing yourself to UV radiation.
In other words, you don’t need to choose between vitamin D and protecting your skin.
Foods High in Vitamin D
Only a relatively small number of foods naturally contain significant amounts of vitamin D.
Some of the better dietary sources include:
Fatty Fish
Salmon, tuna, trout, and mackerel are among the best natural food sources of vitamin D.
Egg Yolks
Egg yolks contain smaller amounts of vitamin D.
Beef Liver
Beef liver provides some vitamin D along with several other nutrients.
Fortified Foods
Many foods and beverages are fortified with vitamin D, including some:
- Milk
- Plant-based milk alternatives
- Breakfast cereals
- Orange juice
- Other fortified foods
For many people, fortified foods can be an important source of dietary vitamin D.
Vitamin D3 Supplements
If you’re not getting enough vitamin D through your diet and have limited sun exposure, a vitamin D3 supplement may be an option.
Vitamin D3 supplements are available in a wide range of doses, so more isn’t necessarily better.
For healthy adults ages 19–70, the recommended dietary allowance is 600 IU (15 mcg) per day. Adults over 70 have an RDA of 800 IU (20 mcg) per day.
These recommendations are intended to meet the needs of most healthy people and are not necessarily the same as a treatment dose for someone with diagnosed vitamin D deficiency.
If you have been diagnosed with vitamin D deficiency, your healthcare provider may recommend a different amount for a specific period of time.
Is Vitamin D3 Better Than Vitamin D2?
Both vitamin D2 and D3 can increase vitamin D levels in the blood.
However, research summarized by the NIH indicates that vitamin D3 may raise blood levels higher and maintain them longer than vitamin D2.
That’s one reason vitamin D3 is a common form used in dietary supplements.
Should You Take Vitamin D3 With Food?
Vitamin D is fat-soluble, which means it is absorbed along with dietary fat.
Taking a vitamin D supplement with a meal or snack that contains some fat may help your body absorb it.
You don’t need a high-fat meal. A normal balanced meal containing foods such as eggs, avocado, olive oil, nuts, seeds, or fatty fish can provide dietary fat.
Can You Take Too Much Vitamin D3?
Yes.
Vitamin D is important, but taking excessive amounts can be harmful.
Very high vitamin D intake can cause calcium levels in the blood to become too high, potentially leading to symptoms such as nausea, vomiting, weakness, excessive thirst, frequent urination, kidney stones, and other serious complications.
For adults, the established tolerable upper intake level is 4,000 IU (100 mcg) per day from all sources unless a healthcare professional recommends otherwise.
This is an important reason not to assume that a higher-dose supplement is automatically better.
If you take a multivitamin, vitamin D supplement, or other products containing vitamin D, consider the total amount you’re getting from all of them.
Do You Need a Vitamin D Blood Test?
Not everyone needs routine vitamin D testing.
A healthcare professional may recommend testing if you have certain risk factors, symptoms, or medical conditions that make low vitamin D more likely.
The blood test used to assess vitamin D status measures 25-hydroxyvitamin D [25(OH)D].
According to the NIH, levels below 12 ng/mL (30 nmol/L) are associated with vitamin D deficiency, while levels of 20 ng/mL (50 nmol/L) or above are considered adequate for most people for bone and overall health.
It’s important to have these numbers interpreted in context rather than assuming that a single number tells you everything about your health.
